My Shoulder Workout Routine

My current shoulder workout routine with dumbbell presses, lateral raises, rear delt flyes, Arnold presses, front raises, sets, form cues, and notes I use during training.

This is the shoulder workout I currently follow at home using dumbbells, a bench, and occasionally my bar with plates. Keeping this here mostly as a reference for myself.

🏋️ 1. Dumbbell Shoulder Press

Dumbbell Shoulder Press

Sets & reps: 4 sets × 6–10 reps

This is the main strength movement in my shoulder workout.

How to do it:

  • Sit on the bench, preferably with back support
  • Hold a dumbbell in each hand around shoulder level
  • Press the dumbbells straight up
  • Avoid smashing the dumbbells together at the top
  • Lower them slowly back to shoulder level
  • Keep the movement controlled throughout

Focus: Front delts + side delts

Tip: Don’t turn it into a full-body movement. Keep your back stable and let your shoulders do the work.

🏋️ 2. Dumbbell Lateral Raise

Sets & reps: 4 sets × 12–20 reps

This is the main exercise I use for building shoulder width.

How to do it:

  • Hold a dumbbell in each hand
  • Keep a slight bend in your elbows
  • Raise your arms out to the sides
  • Stop around shoulder height
  • Lower the dumbbells slowly
  • Repeat without swinging the weights

Focus: Side delts

Tip: Use lighter dumbbells than you think you need. Strict form matters much more here than lifting heavier weight.

Mistake to avoid: Don’t raise the dumbbells far above shoulder height.

🏋️ 3. Rear Delt Fly

Sets & reps: 3 sets × 12–20 reps

I also use this in my back workout, but it stays here because rear delts are an important part of complete shoulder development.

How to do it:

  • Use relatively light dumbbells
  • Sit or stand and bend forward
  • Keep a slight bend in your knees
  • Stay leaned forward
  • Raise the dumbbells out to the sides
  • Squeeze at the top
  • Lower the weights under control

Focus: Rear delts + upper back

Tip: Think about moving your arms outward rather than pulling the dumbbells backward.

Mistake to avoid: Don’t stand too upright or start swinging the weights.

🏋️ 4. Arnold Press

Arnold Press

Sets & reps: 3 sets × 8–12 reps

The Arnold press adds rotation to the regular shoulder press and gives me another movement for overall shoulder development.

How to do it:

  • Sit on the bench with a dumbbell in each hand
  • Start with the dumbbells in front of you
  • Keep your palms facing toward you
  • Rotate your arms outward while pressing the dumbbells overhead
  • Reverse the movement while lowering them
  • Return to the starting position under control

Focus: Front + side delts, with the entire shoulder involved through the movement

Tip: Don’t rush the rotation. Keep the press and rotation smooth.

🏋️ 5. Upright Row (Optional)

Upright Row

Sets & reps: 2–3 sets × 10–15 reps

I can do this using either my bar with plates or dumbbells.

How to do it:

  • Hold the weight in front of your body
  • Pull it upward while leading with your elbows
  • Keep your elbows above your wrists
  • Stop before the movement starts feeling uncomfortable in the shoulders
  • Lower the weight slowly

Focus: Side delts + traps

Tip: There is no need to pull the weight extremely high.

This one is optional. I can add it when I want some extra shoulder and trap work without making it a mandatory part of every session.

⚠️ Important

  • Use light weights for lateral raises
  • Don’t ego lift on isolation exercises
  • Don’t swing the dumbbells
  • Don’t raise lateral or front raises unnecessarily above shoulder height
  • Control every rep
  • Lower the weight slowly instead of letting it drop
  • Train rear delts properly instead of focusing only on the front of the shoulders
  • Keep the shoulder press as the main strength movement

The main thing I try to remember with shoulders is that heavier isn’t always better. The presses can be trained heavier, but raises and rear-delt work feel much better when I keep the weight manageable and control every rep.
