My Back Workout Routine

My current back workout routine with dumbbell rows, barbell rows, pullovers, rear delt flyes, sets, form cues, and notes I use during training.

This is the back workout I currently follow at home using dumbbells, a bench, and a bar with plates. Keeping this here mostly as a reference for myself.

๐Ÿ‹๏ธ 1. One-Arm Dumbbell Row

One-Arm Dumbbell Row

Sets & reps: 3 sets ร— 8โ€“12 reps each side

How to do it:

  • Put one knee + one hand on the bench
  • Hold the dumbbell with the other hand
  • Pull the dumbbell toward your hip, not your chest
  • Lower it slowly and repeat

Focus: Lats (width)

Tip: Donโ€™t jerk the weight โ€” slow pull, slow release.

๐Ÿ‹๏ธ 2. Incline Bench Dumbbell Row (Chest Supported)

Incline Bench Dumbbell Row

Sets & reps: 3 sets ร— 8โ€“12 reps

How to do it:

  • Set the bench at a slight incline (~30โ€“45ยฐ)
  • Lie chest-down on the bench
  • Hold a dumbbell in each hand
  • Pull the dumbbells up
  • Squeeze your upper back at the top

Focus: Upper back (rhomboids, traps)

Why itโ€™s great: No unnecessary lower-back strain.

๐Ÿ‹๏ธ 3. Bent-Over Dumbbell Row (Both Hands)

Sets & reps: 3 sets ร— 8โ€“12 reps

How to do it:

  • Hold a dumbbell in each hand
  • Keep a slight bend in your knees
  • Bend forward
  • Keep your back straight
  • Pull both dumbbells up toward your body
  • Lower them under control

Focus: Full back thickness

๐Ÿ‹๏ธ 4. Barbell Bent-Over Row

Sets & reps: 4 sets ร— 6โ€“10 reps

I use my bar + plates for this one.

How to do it:

  • Hold the bar with both hands
  • Keep a slight bend in your knees
  • Bend forward while keeping your back straight
  • Pull the bar toward your lower chest / upper abs
  • Lower it slowly

Focus: Overall back thickness

๐Ÿ‹๏ธ 5. Dumbbell Pullover

Dumbbell Pullover

Sets & reps: 2โ€“3 sets ร— 10โ€“15 reps

How to do it:

  • Lie flat on the bench
  • Hold one dumbbell with both hands
  • Start with the dumbbell above you
  • Lower it behind your head
  • Pull it back over in a controlled movement

Focus: Lats + that rib-cage expansion feel

Rear Delt Fly

Sets & reps: 3 sets ร— 12โ€“20 reps

How to do it:

  • Use light dumbbells
  • Sit or stand and bend forward
  • Keep a slight bend in your knees
  • Stay leaned forward
  • Raise the dumbbells out to the sides
  • Control the movement instead of swinging the weights

Focus: Rear delts + upper back

Mistake to avoid: Donโ€™t stand too upright โ€” stay leaned forward.

โš ๏ธ Important

  • Back straight always
  • Donโ€™t ego lift โ€” especially on rows
  • Feel the squeeze in your back, not your biceps
  • Keep the movement controlled
  • Slow pull, slow release
